Run Your Next Marathon under 3 hrs 30 minutes

I recently was asked how I would train someone to run a sub 3 hr 30 min marathon. That is 8 minute per mile pace for 26.2 miles.

No problem. I like to keep it simple when it comes to developing training programs. No complex formulas, just hard work. Ask everybody from a particular race that breaks 3 hr 30 min, and you will likely get countless different training methods that enabled them to run that time. Pop your survey at about mile 19 or 20, and I guarantee most will tell you they wish they had done a few more long runs, and they are probably right.

First of all, you need enough speed/endurance to run at least 22 minutes for a 5K. If you cannot do that, I would say a sub 3 hr 30 min marathon might be tough. If you are already that fast, then you need to focus on 3 key components when preparing for a big race.

Total weekly miles: The number of miles you have run in the previous 12 weeks correlates well with your ability to maintain pace the last 10 miles of a marathon. The questions are, how many miles should you do and what is too much? Without conducting the survey, my guess is a peak of 40 miles per week will be necessary to break 3 hr 30 minutes. You can go more, but here is where you need to develop a feel for balancing training and recovery so you can avoid burnout or injury.

Long run: The second component you need for a successful marathon is the long run. No way around this one either, but again the question is raised, how long is too long? You will want to build up your long run gradually. Once you can do a 10 miler I would just add 1 or 2 miles per week until you reach 17 or 18 miles. Do not worry if you have to cut some of these runs a little short because your legs cannot handle it. If you average 9 minutes per mile, that is going to take you in the neighborhood of 2 hr 40 something minutes. Long enough.

How many of these do you need? The more long runs you do beyond 2 hours the better, but my recommendation is try for at least 4 in the 17-18 mile range, completing the last one 4 weeks before your race.

Pace training: You should run miles at 8 min per mile pace or faster, but how many? Set aside one day per week to work on your race pace, using either an interval program or sustained tempo runs. If you choose intervals, then I use the old Yasso 800s, starting with 6 and moving up to 8, with maybe 1 peak workout at 10 if you can handle it. According to theory, these would be done in 3 min 30 sec or under, with at least 3 minutes to recover. If you choose sustained tempo runs, then I would begin with 3-4 miles and work that up to 7-8 miles at 8 min per mile pace or faster.

You might like to race 5Ks, which are usually held on Saturdays. If that is the case, just cut your Friday run in half. You should still be able to run long on Sunday without too much trouble.

Other issues you must consider are preparing for hills and hot weather, but for now lay out the basic plan to see what it looks like.

Sunday is your long run, adding 1-2 miles each week. Four weeks before your marathon, do a 13-15 mile time trial.

Monday is a rest day, or light cross training.

Tuesday is an easy 5 mile run.

Wednesday is 800 repeats, starting with 6 increasing to 8 by week 4 or 5.

Thursday is another easy 5 miles.

Friday is an 8 mile run.

Saturday is off or light cross training.

You end up with approximately 40 miles per week, 4 quality long runs, and a good solid base of tempo work. As you can see, the 2 days off provide a great opportunity to add some easy miles if you feel the need, or even better cross train. Let the taper begin!

Most taper programs are designed over 3 or 4 weeks. Here is my suggestion.

4 weeks to go: Schedule a time trial 4 weeks before your race. If a half marathon just happens to be on the calendar, perfect. Otherwise take it easy for a couple of days then see how well you can handle your goal pace for 13-15 miles. Wear the gear you plan to use on race day, eat and drink the same way. Lay out an accurate route that simulates the hills that you will encounter on race day, and you can even start at the same time of day as your race. Do not worry if your pace is a littl slow- often the extra rest you get the week before your big day makes all the difference.

You should feel some soreness for a day or 2 following this effort, which is exactly what you want. Take a couple days off and slowly ease back into running. I tend to believe that my legs always come back stronger a month after a hard effort like this.

3 weeks to go: Your long run is now down to 90 minutes. Everything else stays the same.

2 weeks to go: Same long run, but during the week there will be a difference. On Wed and Fri, run a 1 mile warm up then 4 or 5 mile temp run at your 8 min per mile or faster if you can. You will want to feel comfortable running the pace you need to hold on race day.

1 week to go: Your last long run is 60 minutes, then two more mid-week 4-5 mile tempo runs ought to do it, preferably Tuesday and Thursday if your marathon is Sunday. Anything else is just easy.

Day Before: Just relax, eat and drink!

The time to work hills into this schedule would be Friday or actually in the middle of your long run. To prepare for heat, you might want to wear an extra layer or run later in the day starting 3 weeks before your race.

The frequency of meals will tell your body that there is plenty of food and so your body need not store body fat for emergencies. On top of that, your digestive system will be constantly working to digest the food and so that means burning of calories.

* Do weight training 3 times a week with rest days in between. Do your weight workout in the evenings so that you will continue to burn fat. Workout with compound exercises such as bench presses, squats, lunges, dead lifts etc to activate more muscle fibers and so that these large muscles will carry on burning calories for many more hours into the night.

* Take slow release protein supplement before bed such as casein protein. This is to feed your body throughout the night and help your muscles to recover from the day's activities and at the same because casein protein is slow to digest so will not turn to fat easily and thus your body will continue burning calories even when you are asleep.

It's everywhere. And unless you have a simple system for "processing" it, it can overrun your office, kitchen, and home.

Before I discovered the three-file system, I had all kinds of files... maybe twenty or thirty of them, all with a different label.

Every month, I'd go through all the mail and bills and file the statements. Every piece of paper went into a separate file. Which meant I was touching dozens of files every month. Filing paperwork took way too much time, and I didn't like it.

Enter the three-file system. I can't remember where or when I heard about it. But I finally got so desperate (my study was beginning to look like a storage archive minus the filing boxes), I decided to give it a try.

Here's how to set up your three-file system.

Get three hanging file folders and put them in your filing cabinet.
Label the first one "File #1"
Label the second one "File #2"
Label the third one "File #3"
Get a small mail organizer and place it where you open the mail.

Okay, when you've completed each of these steps, you're ready to begin using the system. Here's how it works...

Whenever you get the mail, adopt a one-touch policy. Either throw it away, shred it, or file it in your mail center. (I put statements in the large slot of the mail center and place payment slips with their envelopes into the small slot. I organize the bills according to when they must be paid.)

Now, do this for the entire month. When the month is over, take all the statements and file them in Folder #1.

During the second month, you will open and process the mail the same way. Then, at the end of the month, you will take all the statements and place them in File #1. All the paperwork already in File #1 gets moved to File #2.

During the third month, repeat the process. At the end of the month, all the paperwork in File #2 goes to File #3. File #1 goes to File #2. And all the paperwork in the mail center goes in File #1.

Got it?

During the fourth month, repeat the process again. Except this time, the paperwork in File #3 goes to the shredder. Or at least most of it. If there's something you must save for tax records or for a longer period of time, simply create a folder to store the "exceptions."

Here's what the three-folder system does. It simplifies your life and saves you boatloads of time. Instead of touching dozens of files every month, you only touch one or two. There's no separating or sorting. Five minutes and you're done.

I've been using the three-file system for about half a year now and I wonder... why didn't I do this sooner? Paperwork is a breeze now. The paper beast has been tamed.

Inflammation in response to tobacco toxins is known to cause damage to the arterial endothelium, thereby aggravating the development of atherosclerosis.

? Autoimmune Diseases: Autoimmune diseases are pathological conditions where the immune system reacts inappropriately to normal tissues. These conditions, which include rheumatoid arthritis and lupus, vary widely in their intensity and usually precipitate serious inflammatory-mediated tissue damage.

The first step in dealing with chronic systemic inflammation is to find and treat the cause of the inflammation. This may require improving dental hygiene, stopping smoking or losing weight. From an Information Technology point of view, there are six stages in the implementation road map.

Stage 1:Assessment
Stage 2:Planning
Stage 3:Selection
Stage 4:Implementation
Stage 5:Evaluation

Lets examine each stage and develop the frame work of a road map.

Stage 1:Assessment

A Project team represented by staff with the appropriate skills is formed and regular team meetings are conducted. These team meetings continue through out the the six stages.

The first stage Assessment helps prepare the practice for the implementation by completing a Practice Readiness Assessment, This includes The profile of the Practice in terms of IT, assessment of Office staff usually conducted as an assessment Survey. A Hardware requirement analysis is also carried out at this stage."

Stage 2:Planning

The practice data collected in the previous stage (Practice Readiness Assessment, Practice profile (IT)& Office staff skills survey)is carefully reviewed and based on this, the electronic health records implementation goals are defined and improvement opportunities are identified and targeted.

Stage 3:Selection

Based on the above defined Implementation plan, the EHR system's requirements is defined. This will cover the EHR system configuration and a selection process and details of the goals that are archived based on the selection. The EHR system is selected in this stage.

Stage 4:Implementation

An EHR system implementation plan is created and the time lines for the implentation is agreed upon with the vendor. The implementation plan includes details on Intallation and configuration of Hardware and EHR system software. Staff training program is initiated and System testing follows.The staff begin to use the EHR system. A journal of experience and processes is maintained.

Stage 5:Evaluation

A post implementation review is condcuted and the Journal of experience/ processes is updated. The perfomance measures created during the planning phase are validated and a improvement plan is prepared.

Stage 6:Improvement

During this phase the EHR is modified to resolve issues encountered during the evaluation phase. Improvements as defined in the improvement plan are carried out.

With today's generation having more change in one year than their grandparent's experienced in their entire lifetime, learning how to deal with change is critical to personal and organizational success. This is called change management. Yet, change is still a challenge even for those who think that they have open minds.

What is going through your mind? Are you adding, subtracting, multiplying to determine the logical sequence? As a business coach and change management consultant, this is one of most favorite activities that I use with my clients from young people to executive board members.

What this activity quickly demonstrates is that the paradigms we use to solve problems with an an individual or as an organization force us in some cases to expend a lot of energy as well as emotions without a satisfactory answer. However, when we change how we see things, the things we look at will change.

Synchronised Digital Clock Systems

This article discusses the methods utilised to achieve synchronised digital clock time displays throughout an organisation. Focusing particularly on Ethernet Networked NTP Digital Wall Clock Systems utilising Power-over-Ethernet.

Synchronised digital clocks allow a number of individual time clock displays to show identical accurate time. Individual stand-alone digital clocks each drift at different rates eventually all display differing times. This article discusses the methods utilised to achieve synchronised digital clock time displays throughout an organisation.

Radio-Controlled Digital Clock

Many digital clocks are available with radio receivers that synchronise to radio time broadcasts that are freely available in many areas. Time and frequency broadcasts such as the DCF-77 broadcast from Germany, the MSF-60 broadcast from the UK and the WWVB broadcast from the US. These time and frequency broadcasts provide an accurate timing reference for digital clocks to synchronise. However, often installation problems are encountered due to the fact that in particular locations the radio signal quality may be very low or even non-existent. Mounting radio-controlled digital clocks in basements or inside metal structures or too close to electrically noisy equipment can all cause radio reception difficulties. Also, radio transmissions are local to the transmitter and do not extend beyond a finite range.

Wired Digital Clock Systems

Many synchronised digital clock systems operate on a bespoke serial network. They utilise a multi-drop RS422 or RS485 wired serial network. Each clock is generally mains powered at the point of installation. The digital clocks synchronise to a master clock on the wired network that may be synchronised to a GPS or radio external time reference. Only an optimally located single external timing receiver is required to synchronise all the clocks. The advantage of such systems is that the equipment costs are fairly low. However, this can often be outweighed by the installation costs of a dedicated network for the clock system.

Ethernet NTP Digital Clock Systems

Ethernet NTP digital wall clock time displays utilise NTP over Ethernet to display a continuously accurate synchronised time. The digital clocks connect directly to an Ethernet network and periodically synchronise using SNTP to a NTP Time Server.

Ethernet NTP digital clock time displays are available with four-inch high numerals with four or six digits. The large time display makes the clocks easily visible from a distance of up to 150 feet. The large wall clock obtains time from an intranet or Internet based NTP server, to provide an accurate time display, synchronised to one-fifth of a second. Ethernet NTP digital wall clocks operate with any NTP or SNTP time resource such as a dedicated NTP Time Server. Additionally, the units can utilise Internet based time sources, such as NIST.

For simplicity of operation, synchronised digital clocks are Power-over-Ethernet (PoE) devices (IEEE 802.af) using the same network components as IP telephones. The large digital wall clocks plug into an Ethernet jack on a local area network. No mains socket is required; the device is powered from the network jack plug. Installation is therefore very straightforward, and it's easy to move units around.

A synchronised Ethernet NTP digital clock system has a number of advantages. Firstly, installation costs are reduced due to the use ?common' network components, such as CAT5 and Ethernet hubs and switches. In many cases the network infrastructure may already be present. Additionally, no mains spur is required at the clock location, reducing installation costs. The clocks can also reference multiple time sources in the event of failure of a time reference.

The devices are powered over standard CAT5 cabling using Power-over-Ethernet (IEEE 802.af), the same Ethernet standard as Voice-over-IP telephones. If your network is not PoE enabled, single or multi-port mid-span converters (power injectors) are available at very reasonable cost.

Ethernet NTP Digital Clock Configuration

Networked digital clocks can easily be configured from any PC on the same network segment as the clocks. Configuration simply consists of opening a telnet session to a specified clock and entering password information. Once a connection is established there are a number of configuration commands available to the administrator. All digital clocks can therefore be configured from a single point.

Time Zone Configuration

NTP Ethernet digital clocks can be configured to the display local time in any time zone. There are a number of pre-configured common time zones that can easily be selected. Alternatively, any time zone and daylight saving configuration can be specified by supplying offsets and daylight saving start and end times.

Is America Being Overthrown By Our Own Political System?

In our system of government the laws of checks and balances over the executive branch (Presidency), legislative (Congress) and judicial system (Supreme Court) maintains the balance of power between these three separate but equal branches of government. But what can happen when one political party, is majority in all three branches? That is, a republican president, a republican house, a republican senate and a Supreme Court composed of republican appointed judges? I am not talking about what is “supposed to happen” rather, what “really happens”, you know, behind closed doors? I don’t have an answer but I have a few observations of what concentrated power in the hands of the few might look like.

1. Massive tax breaks and financial advantage to the rich and filthy rich individual and corporate campaign contributors, including corporate lobbyists.

2. Deregulation of industries, which benefit corporate powers that may be benefiting from unfair trade agreements, outsourcing of jobs, illegal immigration and price gouging of Americans (like oil companies).

3. Implementation of fund-raising systems designed to raise large amounts of capital quickly to support the cost of advertising to bash and smash political opponents and defeat them at the polls.

4. Developing highly effective communication systems and a “mantra” that effectively brainwashes Americans into voting favorably because of induced fear or "terror" of imminent repercussions.

5. Establish political platforms (democrats v. republicans) with ideologies that disenfranchises the majority of Americans from voting because of their inability to adopt either side of the political philosophy (e.g. abortion, gay rights, taxes, stem cell research, immigration, war, terror, religion, etc.)

6. Make it extremely difficult for any other political party to come to power besides the two already in place.

7. Implementation of electronic voting systems that can be manipulated to determine favorable outcomes for the party in power without any audit trail so common people could not simply or accurately count those votes.

8. Convince people their vote doesn’t really matter so a growing majority will stay home and not become involved in politics.

9. Override the popular vote with the Electoral College or Supreme Court ruling to further reinforce the fact that people’s votes don’t really matter.

10. Erode the middle class and create more poor people, keep the already poor poorer and help the rich get wealthier. Fool the poor people working for low wages into a false sense of wealth by ownership of cheap consumer electronics and goods, keeping true wealth in the hands of the elite who can continue to exploit the poor. Break the backs of labor unions.

11. Control the electronic media and it’s reporters by controlling FCC licensing to create state-generated radio and TV propaganda that appears as “news” when in reality, it is predetermined “press releases” by those in power.

It doesn’t take much imagination to consider how many of these elements are in place today and how little we can do about it individually and personally. However, there is one small thing you can do that will help fragment this control of power and it is this:

If you vote for a republican president, vote democratic across the board for your state representation. Likewise, if you vote for a democratic president, vote republican for your state representation. Why? By doing so you will limit the powers. A president’s power is limited in large part by congress and the senate. We should never have a situation where all branches of government are packed so tightly by one political party as our current situation with the republicans who control the house, the senate, the presidency and appear to be the majority on the Supreme Court.

As self-validating as this seems, the evidence is now overwhelming that this approach simply doesn't work well for the vast majority of people who enter this industry.

The good news is that there is now a highly effective alternative way to "salvation" for at least a large percentage of those who have fallen into the morass of failure and disillusionment to which this prevailing approach often and unfortunately leads.

The Three Deadly Sins of Network Marketing

The term, "sin," as used here has no moral implications of any kind; rather, it is used in its original sense as translated from the Greek word, hamartia, meaning "to miss the mark" or "to miss the target." Given this amoral definition, here's a list of the three "deadly sins" of traditional network marketing:

1. Spending vast amounts of money, time, and energy in promoting one's business and/or products to prospects who are highly unqualfied. Typically, this starts with one's "warm market"--i.e., one's immediate circle of family and friends. Not uncommonly, in enthusiastically and aggressively trying to recruit these folks, neophyte network marketers often meet with much negativity and create considerable alienation. Not surprisingly, this is a common early source of major disappointment and disillusionment.

2. Spending even greater amounts of money, time, and energy in promoting one's business to the "cold market," either on a face-to-face basis or through calling leads. In working with this market, as is commonly stated in the industry, "it's in the numbers." This means that for every qualified prospect successfully recruited, it's usually necessary to give presentations to large numbers of people who prove NOT to be qualified. So the return on investment here can be--and often is--horrifically low. Also, it requires a tremendous degree of commitment, persistence, and willingness to endure the frustration inherent in this process. Not surprisingly, then, the large majority of people new to the business will run out of money and/or personal endurance before they achieve a signficant degree of success.

3. Failure among those recruited to one's business team to duplicate successfully the method(s) used to recruit them. Since duplication is the sine qua non of ALL network marketing, this is a huge, and often, fatal problem. Although most network marketing companies tout a simple and easy-to-duplicate business plan, only a very small minority of new recruits are actually successful in implementing this duplication. The main reasons for this are as listed above.

A Pathway to Salvation--The Funded Proposal Franchising System

Fortunately, thanks to the rapid evolution of highly sophisticated and effective new forms of internet marketing, an effective means to "salvation" from all of these common failings is now readily available to anyone with internet access and the willingness to learn how to use them. Basically, internet technology has opened the way for a brand new paradigm of network marketing to emerge that not only avoids all of the problems of the traditional approach, but has a number of additional advantages to boot.

Did You Hear About The Three Blind, The Elephant And The Systems Analyst

If this story doesn't sum up the average relationship between System Analysts and End Users then I'll turn in my Palm Pilot!

One day three blind men encountered an elephant.

Upon touching the elephant's tail, the first blind man exclaimed "I declare, an elephant is exactly like a rope."

The second blind man, bumping into the elephants side, said "No sir, you are wrong. An elephant is exactly like a wall."

Then the third, having grasped the elephant's trunk, declared "You are both mistaken. The elephant is exactly like a snake!"

Yes, it's all a matter of perspective. And it's that simple word: perspective that creates one of the biggest disconnects between System Analysts and the users they are trying to serve.

The elephant in the room in this case is one called the "abstraction barrier". That barrier represents the difference between how users see a software development project and how analyst's view it.

Users are by nature modal. They see software from the perspective of the data elements that they are required to collect and enter in order to do their job. They see the elephant being represented as "screens" of data that either collects information or displays it.

Most users care very little about databases and tables, properties and procedures, functions or compilers. All they really care about is seeing a visual representation of the screens that they will encounter and use once the software is developed and deployed.

So, why fight city hall?

Once the requirements have been gathered, why not take the easy route and test your understanding of the user's needs by presenting them with the one thing they understand the best? A visual representation of the system that takes them through each use case in a way that most closely matches the actual environment that the user will be working in.

"Um, no duh. We already do that."

Well good for you. If that's the case then you already understand how to provide a holistic view of that elephant. So answer these two questions for me:

1. How much work effort are you expending on creating those screens?
